Strength After 40 Is About More Than the Workout

Strength training is often discussed as if the workout is the entire equation. Choose the right exercises, use enough resistance, add weight or repetitions over time, and strength will follow. Those decisions matter because your muscles need a reason to adapt. But the session creates the challenge. The physical response happens after the final set.

Strength training matters at every age, and it becomes increasingly important after 40. Strength affects much more than how much weight you can lift in the gym. It helps you climb stairs, get up from the floor, carry luggage, lift something overhead, hike, play sports, and continue doing the things you want to do as you get older. A large review of resistance-training research found that adults improved their strength, muscle, power, endurance, and physical function. Age and sex didn’t consistently change those benefits. The workout gives your body a reason to become stronger. What happens throughout the rest of your week affects how well your body will respond.

Your Muscles Need a Reason to Adapt

Strength improves when your muscles regularly have to work harder than they’re used to working. As you become stronger, the exercise has to change in some way so that it remains challenging.

The way to do this is to gradually increase the weight, complete more repetitions, or do a harder version of the same exercise. The right choice depends on the exercise, your current ability, and what you’re trying to accomplish.

You also don’t have to push every set until you physically can’t complete another repetition. You need enough resistance and effort to challenge your muscles while maintaining good form. If you’ve been doing the same comfortable workout for months, your body has very little reason to keep getting stronger.

The challenge you create during the workout is only the beginning. Your body still has to repair the muscle tissue that was worked, replace the energy you used, and be ready to do the work again.

Protein Supports the Work You’re Doing

Strength training places a demand on your muscles. Protein provides the amino acids your body uses to repair and build muscle tissue afterward.

Research involving 49 studies and more than 1,800 adults found that people who added protein while resistance training gained more strength and muscle than those who trained without adding protein. The workout produced most of the improvement, while getting enough protein helped the body respond to that training. The additional benefit leveled off at approximately 1.6 grams of protein per kilogram of body weight each day. For someone who weighs 150 pounds, that’s about 109 grams. That number isn’t a requirement for everyone. Your appropriate intake depends on your body size, health, overall diet, activity, and what you’re working toward. (Morton et al.)

How much protein you eat over the entire day matters. Someone can have chicken or fish at dinner and still eat very little protein by the end of the day because breakfast and lunch barely contained any. A protein shake after a workout doesn’t make up for regularly falling short during the rest of the week.

Your Body Also Needs Enough Food

Protein is one part of the nutrition picture. Your body also needs enough energy from food to repair tissue and build muscle.

This deserves particular attention when someone wants to lose weight while becoming stronger. Building or protecting muscle has to remain part of the strategy, which means eating enough overall and getting adequate protein while continuing to strength train.

A review of resistance-training studies found that people who trained while eating fewer calories gained less muscle than people who trained without a calorie deficit. Their strength could still improve, especially as they became better at performing the exercises, but their ability to add muscle was reduced. The researchers estimated that a daily deficit of about 500 calories prevented gains in lean tissue on average. (Murphy and Koehler)

Weight loss and strength training can happen at the same time, but the strategy has to account for both. Protein intake, overall food intake, training demands, recovery, and changes in strength and body composition all provide information about whether the approach is protecting the muscle needed now and in the future.

Recovery Includes Everything Else You’re Doing

Your body has to recover from the total amount of physical work you do, regardless of whether you call all of it exercise.

If you strength train on Monday, play tennis on Tuesday, take a long hike on Wednesday, and spend several hours doing a physical home project on Saturday, your body needs to recover from all of it. The strength workout is only one part of the week’s physical demand.

A demanding week doesn’t automatically mean you should skip strength training. You just need adjust how much you do, how hard you work, or where the more challenging sessions fall in your week.

If weights you normally use keep feeling heavy or your performance has gotten worse during several workouts, look at the entire week. You may be doing more physical work than you realize.

Sleep Affects What You Can Do

Sleep affects your energy, concentration, coordination, and how hard a workout feels. When you regularly train after too little sleep, you can have a harder time doing the amount and quality of work needed to build muscle.

Research on sleep loss and resistance exercise found that one bad night didn’t usually reduce strength. Several nights of bad sleep were more likely to affect strength during exercises that use multiple joints and larger areas of the body. (Knowles et al.)

One short night happens. A repeated pattern is a different situation because you keep returning to your workouts without fully recovering.

“Get more sleep” isn’t a useful answer if you don’t know why your sleep is being disrupted. Your schedule, pain, stress, medication, sleep apnea, hormonal changes, or another health issue can all play a role. Understanding what’s disrupting your sleep gives you a better chance of improving it.

A Plateau Isn’t the Same as Weakness

Strength doesn’t increase at the same rate forever. Progress often comes quickly when you begin a new program and then slows as your body adapts. At that point, you need to adjust something about the workout: the weight, the number of exercises or sets, how often you train, the exercises you’re doing or where the resistance comes from (if you’re using free weights, switch to machines). You may also need more recovery.

New or unexplained weakness is different. Sudden weakness, weakness in one area of your body, or weakness that continues without an obvious reason needs medical attention. It shouldn’t automatically be treated as a workout problem or answered by pushing yourself harder. (MedlinePlus)

Look Beyond the Workout

If you’re showing up and doing the work but your strength has stopped improving, the answer isn’t automatically another exercise, another set, or a heavier weight.

Look at whether the workouts are still challenging you. Then look at how much protein and food you’re eating, how well you’re sleeping, and what else your body is recovering from during the week. Pay attention to any changes in your health that need to be evaluated.

The workout starts the process. Your body’s ability to respond depends on everything surrounding it.
